How Many Calories Does Walking Actually Burn?
Walking burns roughly 0.04โ0.08 calories per step, or 300โ500 calories per hour, depending primarily on three factors: your body weight, your walking speed, and the terrain. Heavier individuals burn more calories for the same distance because they must move more mass against gravity.
Does 10,000 Steps Really Matter?
The 10,000 steps target originated from a 1965 Japanese pedometer marketing campaign ("Manpo-kei" โ 10,000 step meter), not scientific research. However, modern research has validated significant health benefits in this range. A major 2022 study in JAMA Neurology found that 9,826 steps per day was the optimal number for reducing dementia risk by 50%. A 2021 European Heart Journal study found that each additional 1,000 daily steps reduced cardiovascular mortality risk by 15%.
The good news: you don't need to reach 10,000 to get benefits. The same research found the largest benefit per step comes in the 0โ7,000 range โ each additional step is most valuable for the least active people.
Walking vs. Running for Calorie Burn
Running burns approximately 2โ2.5ร as many calories per hour as walking at the same weight, but burns only about 1.2โ1.5ร as many calories per kilometre/mile. The per-distance difference is smaller than most people expect because running is more mechanically efficient in some ways. The larger cardiovascular and metabolic benefits of running come from the much higher intensity, not just calorie volume.
Step counting accuracy on modern smartwatches is generally 95โ98% accurate for walking. Calorie estimates are less reliable โ research shows smartwatch calorie estimates are typically off by 20โ45%, with most watches overestimating calorie burn. This calculator uses validated MET values, which are more accurate than wrist-based HR-derived calorie estimates for walking specifically.
